The trail doesn't care about your fitness level. It cares about whether you eat enough, move smart, and keep your head in the game on day 47 when your feet are blistered, your food is running low, and the shelter is still six miles away. This guide is about all three — and it's written for the hikers who actually want to finish.

How Many Calories Does the AT Actually Burn?
A thru-hiker burns 3,500–5,000 calories per day on a normal hiking day. Heavier loads, bigger elevation days, colder temps — all push that number up. A typical sedentary adult needs about 2,200. The gap is enormous, and most hikers walk into it unprepared.
The failure mode isn't usually ignorance — it's underestimating how far your food actually has to carry you. A 7-day resupply sounds like plenty until you realize you've eaten three days of calories by day four and you're deciding between hunger and speed.
Weight vs. Calories: The Real Tradeoff
Caloric density — calories per ounce — is the metric that matters on trail. You can carry more calories in a small volume if you choose right. Here's the comparison:

Key insight: Peanut butter, nuts, and cheese carry your caloric weight on long sections. Fresh food is morale food — buy it in town, eat it first.
The First 500 Miles: Learning Your Burn Rate
Everyone's burn rate is different. Body mass, pack weight, terrain, altitude, temperature — all shift the number. The only way to figure out yours is to weigh your food at resupply, track how long it lasts, and adjust. Most hikers discover they're under-eating by 20–30% in the first few weeks. That deficit is why most hikers lose 15–30 lbs on a thru-hike, even when they feel like they're eating constantly.
Some of that is inevitable — you'll be leaner at Katahdin than at Springer. But you can avoid the worst of it by being intentional about caloric intake from day one. The hikers who bonk (experience sudden, severe fatigue and nausea from caloric deficit) are usually the ones who tried to stretch a light carry too far.
Eat before you're hungry. Drink before you're thirsty. Sleep before you're wrecked. Trail logic, applied to food.
Mail Drops vs. Town Buys
Most hikers run a hybrid resupply strategy: boxes mailed ahead for remote sections where town food is limited or expensive, and town buys in places where grocery stores are accessible. Both approaches have tradeoffs.
Mail Drops (Post Office Boxes)
Used for: remote sections with limited resupply options, expensive towns (Maine's 100-Mile Wilderness approach, the Virginia ridgeline between Front Royal and Harpers Ferry). The cost is a flat-rate box + shipping, typically $15–20 per drop. The return is certainty — you know exactly what's waiting for you.
The discipline here is planning ahead. You need to know your hiking pace, estimate your arrival dates, and ship boxes 2–3 weeks before you need them. Most hikers who fail at mail drops either plan too conservatively (running out before the box arrives) or too aggressively (overplanning and carrying too much weight). A good rule: plan your first four drops before you start, then reassess based on actual pace.
What goes in a mail drop:
- Caloric anchors: peanut butter, olive oil packets, nut butter, cheese, dried meats. Heavy on calories per ounce.
- Breakfast: instant oatmeal, granola, pancake mix (Kennedy Mills brand is the trail consensus — add peanut butter for calories).
- Dinners: freeze-dried meals (Backpacker's Pantry, Mountain House, Good To-Go — taste test before you buy a case of one brand).
- Electrolytes: LMNT, Tailwind, or generic electrolyte powder. More on this below.
- Comfort items: instant coffee, hot chocolate, a Snickers. Town luxury. Put one in every box.
Town Buys
Fastest, lowest-commitment resupply: walk into town, buy food, walk out. Works well for sections where trail towns are every 3–5 days (most of Virginia, Pennsylvania, New Jersey). The tradeoff is cost — convenience store and gas station food is significantly more expensive than grocery store equivalents, and nutrition suffers. You're paying a premium for proximity.
What to buy in town vs. what to box:
- Always town: fresh fruit, deli sandwiches, beer, ice, anything perishable. Eat it on the way out of town before it spoils.
- Box when possible: anything in bulk you can plan ahead (oatmeal packets, nut butters, ramen, tortilla packs).
- Trail convenience stores: some hikers use the Dollar General/Walmart strategy — buy cheap granola bars, instant noodles, peanut butter in bulk from discount stores. Nutrition suffers, but the math works on a budget.
The town food trap: Many hikers arrive in town ravenous and buy too much food they can't finish before it goes bad. Set a rule: buy what you need for the next section + one backup day. If you're still hungry after town, you're not eating enough on trail.
The Eating Schedule That Works
Most hikers eat three meals a day with constant grazing between them. That pattern works because you're burning calories all day long and you need a steady supply, not big meals. Here's what that looks like in practice:
Breakfast: Before You Walk
Eat before you break camp, not after. The 30–60 minutes you spend walking before you eat is productive time, but your body will feel better starting the day's climb fed than fasted. Instant oatmeal, granola with powdered milk, or a handful of trail mix while you're filtering water — whatever gets calories in before the first climb.
Never skip breakfast. The trail will ask more of you in the first three miles than most gyms ask in an hour. You need fuel to meet it.
Snacking: Constant, Not Intermittent
Eat while you walk. A handful of trail mix every 30–45 minutes keeps blood sugar stable and prevents the mid-morning crash that comes from eating a big breakfast and then nothing for five hours. Good trail snacks are one-handed — gorp, nut butter packets, pepperoni, cheese, energy bars.
Set a snack schedule if you're not snacking constantly: one handful of gorp at the top of every significant climb. Climb = snack. The association helps with hiking rhythm and it prevents the situation where you bonk between water sources because you forgot to eat.
Dinner: Cook and Eat After Dark
Most thru-hikers eat dinner at the shelter or camp after dark. This is not ideal for digestion, but it's the reality of hiking until 6–7 PM. Eat your calories in the evening, not during the heat of the day when your body wants to move light and fast.
Freeze-dried meals are the standard for a reason: lightweight, calorie-dense, relatively nutritious, and require minimal cleanup. But add to them — a packet of olive oil adds 120 calories and significant taste. A handful of ramen adds carbs. Instant mashed potatoes absorb flavor. Build your dinner; don't just add boiling water.
What to Avoid
- Too much sugar: energy gels, candy bars, and sugary drinks cause blood sugar spikes followed by crashes. Use them for immediate energy on steep climbs, not as a primary food source.
- Alcohol on trail: dehydrates, impairs recovery, and is heavy. If you want a beer, save it for town.
- Excessive fiber: Fiber is good in moderation. Too much on trail = GI distress + weight penalty + frequent, urgent bathroom stops. Ease into high-fiber foods after trail towns.
Water Is Not Optional
Dehydration is the first thing that degrades your hiking performance, and it's cumulative — you lose water faster than you realize, and by the time you feel thirsty, you're already behind. On hot days in Georgia or Pennsylvania, a hiker can lose 2–3 liters of water through sweat in a few hours. That deficit doesn't fix itself overnight; it compounds across days.
The minimum: 2 liters per day on moderate terrain, 3+ liters on hot days or big elevation days. Carry more than you think you need between water sources. A filter (Sawyer Squeeze or Katadyn Befree) weighs 3–4 oz. A rescue from heat exhaustion weighs significantly more.
Electrolytes: What You're Actually Losing
Water alone isn't enough. When you sweat, you lose sodium, potassium, magnesium, and chloride — electrolytes that regulate muscle contraction, nerve function, and fluid balance. Plain water in large quantities dilutes your blood sodium concentration (hyponatremia), which causes nausea, confusion, and in extreme cases, seizures. This is not hypothetical — it happens to hikers every year.
The fix: add electrolytes to at least one liter of water per day, more on hot days. Trail options:
- LMNT: the trail consensus for taste and electrolyte profile. Expensive; buy in bulk.
- Tailwind: full-spectrum electrolyte mix designed for endurance athletes. Mixes in all water, not just one bottle.
- Morton's Lite Salt + water flavoring: budget alternative — half morton's, half no-salt (potassium), flavored with a crystal light packet. Cheap and effective.
Water Source Protocol
Not all water on the AT is safe to drink untreated. The standard: always filter. Sawyer Squeeze and Katadyn Befree both remove bacteria and protozoa (Giardia, Cryptosporidium). They do not remove chemical contaminants or viruses. In the rare event of viral contamination (usually near agricultural runoff), boiling is required. Filtering is always the baseline.
Specifically avoid: water downstream of active farmland, near large livestock operations, or in sections marked by trail maintainers. In the Smokies, some spring sources near shelter areas have been associated with GI issues — carry your filter and use it.
The Training Protocol That Actually Transfers
Training for a thru-hike is specific, not general. Treadmill cardio doesn't teach your feet to handle rocks. Elliptical sessions don't build the eccentric calf strength you need on long descents. What transfers: hiking with a loaded pack on variable terrain, and targeted strength work for the movement patterns the AT demands.
The 6-Month Protocol
Training Schedule: Months 1–3 (Base Building)
- Long day hike, weekly: 8–12 miles, fully loaded pack (30+ lbs), varied terrain. One per week minimum. This is the foundation — your body learns to manage fatigue over hours, not minutes.
- Strength, 2–3x weekly: deadlifts, walking lunges, single-leg squats (Bulgarian split squats), hip flexor stretches. Focus on posterior chain — glutes, hamstrings, lower back. Hiking is uphill work done on descent-weary legs.
- Step-ups: Step up onto a bench or box with your full pack on, 3 sets of 20, twice a week. This is the most AT-specific strength exercise available. Builds quad endurance, hip flexor strength, and ankle stability simultaneously.
Training Schedule: Months 4–6 (Build Phase)
- Multi-day simulation: back-to-back 15–20 mile days with full pack weight. Do this 2–3 times in the final 2 months. Your body needs to know what consecutive long days feel like before you're committed to 20 consecutive long days.
- Night hiking: once a month, hike 2–3 hours after dark with a headlamp. You'll be hiking at night on trail. Training in the dark before Springer means you know how your headlamp performs and how your body responds to nighttime navigation.
- Volume increase: bump long hikes to 15–20 miles, carry 35–40 lbs. If you can do 20 miles on a Saturday with 40 lbs, Springer Mountain is not a challenge — it's a Tuesday.
The Three Physiological Systems That Matter
Eccentric calf strength: The AT descends relentlessly. Your calves absorb the impact of every step down. If you've never trained eccentrically (slow, controlled lengthening under load), your calves will cramp, your feet will hurt, and your hiking days will shorten around Georgia. Train descents. Walk down hills slowly, under control, with weight. This is the single highest-value training investment for AT hikers.
Hip flexor endurance: Long days with a heavy pack load your hip flexors in a shortened position. Tight, weak hip flexors cause lower back pain, altered gait, and early fatigue. Stretch daily, especially after training hikes. The couch stretch (kneeling hip flexor stretch with back foot elevated) is the most effective for hikers.
Aerobic base: You can maintain a walking pace for 8–10 hours a day. That's not sprint fitness — it's aerobic base. Train at a pace where you can still hold a conversation, for 3–5 hours at a time. Long weekend hikes at moderate effort build this better than anything else.
Your Feet Will Try to Quit Before You Do
Blisters are the leading cause of early trail termination for first-time thru-hikers. Not injury, not illness — blisters. They are preventable, manageable, and not a reason to quit a hike if you know what to do before and when they start.
The Pre-Trail Foot Protocol
- Break in your shoes gradually: 50–100 miles in your trail shoes before Springer. Mix terrain, walk in wet conditions, do a loaded overnight. The shoe that's comfortable in REI will feel different at mile 30 with wet feet and mud.
- Toenail maintenance: trim nails short and straight before you start. Long nails + downhill = black toenails, which are painful and take weeks to resolve. This is preventable.
- Pre-tape hot spots: if you know where you blister (usually the outer edge of the pinky toe, the heel, the ball of the foot), tape those areas before they become problems. leukotape is the trail standard — it stays on better than standard athletic tape.
- Two pairs, same model: Rotate between two pairs of the same shoe. The midsole compresses over the day; switching shoes lets it recover. This extends shoe life, manages foot fatigue, and reduces blister rates.
Blister Management: The Playbook
If you feel a hot spot: stop immediately, dry your foot, apply leukotape or moleskin over the area, and keep hiking. The goal is to prevent friction from progressing to an actual blister. Once it's blistered: drain it with a sterile needle (lighter-flame sterilized), apply antibiotic ointment, cover with a non-adhesive pad (second skin or a molefoam pad with a hole in the center), and tape over it. The hole in the center keeps the adhesive off the blister itself.
Do not leave the blister uncovered. Do not pop it without draining it first (the fluid pressure helps the skin separate further). Do not apply tape directly to raw skin — the adhesive will strip the skin when you remove it, making everything worse.
Knee Pain: Prevention and Management
Knee pain in the descent-heavy AT sections is common. Most of it is patellar tendinitis or IT band syndrome — both overuse injuries caused by the eccentric load of downhill hiking. Prevention: strength training (squats, lunges), trekking poles to reduce load per step, and walking technique (short steps on descents, bend your knees, keep your weight over your feet). If your knees are already hurting: KT tape (taping the patellar tendon) reduces pain significantly, trekking poles take up to 25% of the load off your knees, and ibuprofen in the short term (not long term) manages inflammation. If the pain persists, take a zero. One day off in May costs less than a pulled tendon in New Hampshire.
The Trail Is a Mental Game First
The physical preparation matters. The nutrition matters. But the hikers who quit at mile 400 don't quit because their bodies gave out — they quit because the mental game stopped working. They stop believing they can do it. They start calculating exits. They wake up on a wet morning and decide they'd rather be anywhere else.
You can train the mental game. It's not mysterious. It's specific practices, applied consistently, that give you something to reach for when the trail gets hard.
The 24-Hour Rule
When a day is bad — you're cold, wet, hungry, in pain, and everything hurts — commit to the next 24 hours. Not the rest of the hike, not the rest of the week. Just the next 24 hours. Eat something. Get to the next shelter. Sleep. Wake up. Usually, the next day is better. If it's not, commit to the next 24 hours again. The trail's worst days are bounded. They end. The hikers who quit on bad days quit because they project the bad day forward into the rest of the hike. Don't project. Take 24 hours.
Keep a Trail Journal
Writing down what happened — the view from the ridge, the mistake you made with your water filter, the conversation at the shelter — anchors the experience. Trail days blur together. A journal makes the trail legible in retrospect, and it gives you something to read on zero days when you're questioning why you're doing this. You can see evidence that you've done hard things before, and that evidence matters.
The hikers who journal finish with something more valuable than trail data — they have a record of who they were and how they changed. That's the real product of 2,200 miles.
Find Your Trail Family
The social structure of a thru-hike is one of its most underappreciated survival mechanisms. Hikers who find their people — 2–4 other hikers moving at roughly the same pace — have someone to walk with, to eat with, to call a trail angel when one of them is injured. The trail family isn't just social; it's functional. You distribute information, share food, check in on each other when someone's quiet. Isolation is a risk factor for trail quit. Community is a protective factor.
If you start alone and haven't found your people by the Smokies, be intentional about it. Ask to hike with someone. Invite someone to shelter with you. Trail hikers are generally open to this — the culture is collaborative, not competitive. You're all going to Katahdin.
The Mid-Hike Wall: Mile 1,000–1,400
The Virginia wall is real, and it's psychological more than physical. You have momentum, your body is somewhat adapted, but the finish is still impossibly far. You've seen enough of the trail to know what it costs you. You haven't seen enough to know what it gives you. This is where the hikers who quit say things like "it's just not what I expected" or "I can do this later, when I have more time."
What works at the wall: reduce expectations for a week (shorter days, more zeros), call home if that's your anchor, focus on the next shelter not the next state, and remind yourself that this is a known phase. The wall has a published GPS location (somewhere in the Virginia highlands) and a published cure (hiking through it). Both are in your control.
After the Trail
Most thru-hikers describe the first month after trail as a kind of reverse culture shock. The trail gave you a rhythm, a community, a clear daily purpose, and immediate feedback from the physical world (you climb the mountain, the view is there). Normal life is messier. The adjustment takes weeks to months. If you feel vaguely depressed, purposeless, or disconnected in the weeks after Katahdin, that's normal. The trail changed you, and you're still figuring out who you are now.
